That's the part nobody wants to hear. The wall isn't a fitness problem. It's a math problem. You ran the first half 15 seconds per kilometer too fast, and the marathon collected the debt with interest.

A 2024 systematic review of 39 marathon pacing studies found that positive pacing — starting fast and slowing down — showed up in roughly 77% of studies of marathon competitions. Most runners fade. Not because they're weak. Because they never did the math before the gun.

First, these are even-split paces. The chart assumes you run the same speed the whole way. Almost nobody does. More on that below.

Second, the 30K column matters more than the halfway column. Halfway tells you if you started right. 30K tells you if you're going to finish right. If you reach 30K on target and feeling controlled, the race is yours.

Third, your GPS watch will read long. You won't run the measured racing line through every corner. So on race day, trust the course markers and your checkpoint splits, not the pace field on your wrist.

What the fast people actually run

Reference points, so the chart has context.

The men's marathon world record is 1:59:30, set by Kenya's Sabastian Sawe at the 2026 London Marathon and ratified by World Athletics in July 2026. The first man under two hours in a record-eligible race. That's roughly 2:50 per km, or 4:33 per mile. For 42 kilometers.

The women-only world record fell in the same race: Ethiopia's Tigst Assefa ran 2:15:41 — about 3:13 per km, 5:10 per mile.

And here's the record that teaches the pacing lesson. Kelvin Kiptum's 2:00:35 in Chicago, ratified by World Athletics in 2024, was run in halves of 1:00:48 and 59:47. Read that again. A man running the fastest marathon ever recorded ran his second half 61 seconds faster than his first.

The best marathoner in history didn't bank time. He banked energy.

How to pick a realistic target

Here's where most marathon plans die: the goal was fiction from day one.

You don't pick a marathon time because it sounds good. Round numbers are marketing, not physiology. You pick it from evidence. Three checks:

1. Your recent half marathon. The classic rule of thumb: double your half time, then add 10 to 20 minutes. Ran 1:50? A 3:50 to 4:00 marathon is defensible. A 3:40 is a fantasy unless your training volume is serious. This is a heuristic, not a law — but if your goal breaks it, you need a reason.

2. Your long-run pace. Look at your comfortable pace in the last third of your longest training runs. Your marathon pace should feel related to it, not like a different sport. If goal pace is a minute per km faster than anything you've held for two hours, the chart can't save you.

3. Your training volume. The pacing review above found that faster runners pace more evenly than slower runners. Even pacing isn't a tactic you decide on. It's a capacity you build. Low mileage means a fade, whatever the plan says. That aerobic base gets built in zone 2, week after unsexy week.

Pick the slower of your candidate goals. The marathon punishes optimism harder than any other distance.

Negative split strategy: the plan that feels wrong

A negative split means running the second half faster than the first. It feels wrong at the start and brilliant at the end.

Why it works isn't folklore. A 2025 paper on marathon pacing physiology lays out the mechanisms: a controlled start spares glycogen by leaning harder on fat early, keeps heat production manageable, and blunts cardiovascular drift — the slow upward creep of heart rate at a fixed pace. The same paper notes that most record-breaking marathon performances follow an even or slightly negative split profile.

The same authors add a warning worth respecting: negative splits are not universally optimal. Execution takes discipline and experience. So don't aim for a hero split. Aim for a small one.

The worked example: a 4:00 marathon

Even splits for 4:00:00 are two halves of 2:00:00 each, at 5:41 per km.

A gentle negative split shifts that slightly:

Look at how small the numbers are. The 51/49 plan asks you to give up 7 seconds per km early. That's it. You're not jogging the first half. You're running 5:48s instead of 5:41s — barely perceptible at kilometer 8, life-changing at kilometer 38.

The three-phase execution

  • Km 0-10: pay attention. Goal pace plus 5-8 seconds per km. It should feel too easy. If it feels like racing, you're already in debt.
  • Km 10-32: lock in. Settle at goal pace. Eat, drink, stop doing math, run the km you're in.
  • Km 32-42.195: spend everything. If you paced the first 32 correctly, you get to pass people for 10 kilometers. If you didn't, this is where you learn the lesson for next time.

One more thing: "banking time" — running fast early to build a cushion — is the single most seductive bad idea in marathoning. The physiology above explains why. Every minute banked early costs more than a minute later. The bank always wins.

Train the pace before you race the pace

A pace chart you meet for the first time on race morning is a stranger. You want it to be an old friend.

Goal pace should show up in training every single week of your build. Not for whole runs — for controlled doses that teach your body what the number feels like when you're fresh, tired, bored, and hurting. Four ways to do it:

Marathon-pace finishes. End your midweek medium run with 3-5 km at goal pace. Fresh-legs pace practice is easy; the skill is finding the rhythm quickly and holding it without staring at your watch.

Long-run blocks. Once your long runs pass two hours, drop in 2-3 blocks of 15-20 minutes at goal pace. This is the closest rehearsal of late-race pacing you can buy without an actual bib.

The dress rehearsal. Three to four weeks out, run 8-10 km at exact goal pace in your race shoes, at race time of day, with race fueling. Every problem this run exposes is a problem you just avoided having at kilometer 35.

Blind pace checks. Occasionally run a goal-pace kilometer without looking at the watch, then check. If you're within 5 seconds, your internal pace clock is race-ready. If you're 15 seconds fast, you've just met the person who will ruin your race — and you still have time to retrain them.

The point of all this isn't fitness. It's calibration. On race day, the runners who hit their splits aren't checking their wrists every 30 seconds. They know the pace the way you know your own walking speed.

Adjust the chart for reality

One more layer the clean table hides: conditions. The chart assumes a flat course and a cool day. Race day rarely cooperates, so adjust the plan, not just your expectations.

Heat is the big one — a warm, humid morning makes goal pace cost more at the same effort, and the deficit compounds late. On a hot day, shift your target down a row and race by effort. Hills don't change your target time, but they should change your splits: even effort beats even pace, meaning you give back seconds on climbs and collect them on descents. And wind: tuck into a group when it's in your face, and never fight for seconds against a headwind you'll get back for free on the turn.

The chart is the spine of the plan. Conditions decide how much flesh you can put on it.

The week before: don't sabotage the chart

The chart assumes you arrive fresh. Two mistakes wreck that.

Cramming training in the final two weeks. The fitness is already in the bank; the last fortnight is about absorbing it, not adding to it. Recovery is training — the taper is just recovery with a bib number at the end.

And improvising on race morning. Decide your splits, your fuel timing, and your first-10K pace ceiling the week before. Write the splits on your arm if you want the old-school version.
