Watch anyone run an all-out mile. First lap: heroic. Second lap: negotiating. Third lap: grief. Fourth lap: survival shuffle with a dramatic lean at the line. Then they conclude they "need more speed work."
No. They need a budget.
The mile is 1609.344 meters — four laps of a track plus 9.3 meters. It's short enough that pacing errors feel survivable and long enough that they never are. Get the splits right and you'll run faster next week without gaining an ounce of fitness. Then train for six weeks and get faster for real.

The proof that pacing wins
On 18 July 2026, Josh Kerr broke the mile world record with 3:42.66 at London Stadium — taking down Hicham El Guerrouj's 3:43.13, a record that had stood since 1999.
Here's the detail that matters for you. Kerr didn't out-sprint the ghost of El Guerrouj. He out-paced him: his second half went 1:50.94, faster than El Guerrouj's 1:51.55. Kerr called the plan "Project 222" — the 222 seconds of his race, budgeted in advance.
Same on the women's side. Faith Kipyegon's world record of 4:07.64, ratified by World Athletics, was run in Monaco in 2023 by locking onto an even target pace lap after lap.
The fastest milers in history run controlled first halves and strong second halves. You sprint lap one and die. See the difference? It's not talent. It's arithmetic.
Your split table: exact 400m targets
These are computed from the true mile distance (1609.344 m), so each 400m split is your goal time × 400/1609.344. Not the sloppy "divide by four" version, which is 0.6% off.

One caveat: a track "1600m" time trial is 9.3 meters short of a true mile. Close enough for training. Just don't compare a 1600 PR against a road-mile PR and wonder why you got slower.
The pacing tactics
Tactic 1: even splits, with one exception. Run laps one, two, and three on the target from the table. Lap four is the exception — whatever's left, spend all of it. If lap four can't at least match the others, lap one was too fast.
Tactic 2: cap the first 200. The first 200 meters is where miles die. Fresh legs plus adrenaline means you'll hit 5-10 seconds too fast while feeling like you're jogging. Check the 200m column. Hit that number. It will feel insultingly slow. Trust it.
Tactic 3: the third lap is the race. Every miler slows in lap three; it's where focus drifts and form crumbles. Don't fight for speed there — fight for your split. Kerr's record was built on a second half that didn't fade. Yours will be too, at your scale.

The 6-week faster mile plan
Now the fitness. Three quality days a week, easy running or rest between. This structure is built on what the research actually supports.
The evidence, briefly. A meta-analysis of 28 controlled trials found interval training improved VO2max by about 5.5 mL/kg/min — beating continuous endurance training by roughly 1.2 mL/kg/min. A second meta-analysis across 37 studies found the biggest aerobic gains came from programs built around longer intervals of 3-5 minutes. And a 2023 meta-analysis in elite athletes found interval work produced its gains when recovery between reps lasted at least 2 minutes at low intensity.
Translation: repeats around 2-5 minutes of work, honest recoveries, week after week. That's the engine. Here's the plan.
Week 1 — Baseline.
- Day 1: Time trial. One mile, all out, but even-paced using the table. This number is your truth.
- Day 2: 30-45 min easy + 4 strides (20s relaxed accelerations).
- Day 3: Long easy run, 45-60 min, conversational.
Week 2 — Volume at goal pace.
- Day 1: 8 × 200m at goal-mile pace (use the 200m column), 200m walk/jog recovery.
- Day 2: 35-45 min easy + 4 strides.
- Day 3: Long easy run, 50-60 min.
Week 3 — Longer reps.
- Day 1: 5 × 400m at goal pace, 2:30 easy-jog recovery. Every rep within 2 seconds of target.
- Day 2: 20-min steady tempo run (comfortably hard, roughly your 40-60 min race effort).
- Day 3: Long easy run, 55-65 min.
Week 4 — The 3-5 minute zone.
- Day 1: 3 × 800m slightly slower than goal pace (goal 400 split × 2, plus 4-6 seconds), 3:00 recovery. This is the rep length the VO2max research loves.
- Day 2: 35-45 min easy + 6 strides.
- Day 3: Long easy run, 60 min.
Week 5 — Race rehearsal.
- Day 1: 4 × 400m at goal pace with 2:00 recovery, then 1 × 400m faster — whatever you have left.
- Day 2: 20-min tempo + 4 strides.
- Day 3: Long easy run, 45-55 min. Nothing heroic.
Week 6 — Sharpen and race.
- Day 1: 4 × 200m at goal pace, full recovery. Crisp, not exhausting.
- Day 2: 20-30 min very easy + 2 strides.
- Day 3: Race day. Mile time trial, same course or track as week 1. Execute the split table.
Three rules that hold the plan together:
- Easy days are actually easy. The quality days only work if you arrive fresh. Aerobic base gets built at genuinely low intensity — the logic is the same one behind zone 2 training.
- Recoveries are not optional. Two to three minutes between hard reps isn't laziness; per the research above, it's what lets you hit the pace that drives adaptation. Jog slowly or walk. Ego jogs the recovery fast and then wonders why rep four collapsed.
- Missed days get skipped, not stacked. Never run two quality days back to back to "catch up." That's how a 6-week plan becomes a 3-week injury. If you're new to structured running, build the habit layer first — start here — and treat recovery as part of the program, not a break from it.
The five mistakes that keep miles slow
Six weeks of good work gets undone by any one of these. Check yourself against the list.
1. Every run at medium effort. The most common self-coaching failure. Easy days drift too fast, hard days arrive too tired, and everything lands in a gray middle that builds neither speed nor endurance. The plan above has three distinct gears. Use all three.
2. Racing your own workouts. If you finish 5 × 400 with nothing left, you didn't train — you raced, badly, on a Tuesday. Workout reps at goal pace should end with you feeling you had one more rep in you. Save the heroics for the time trial. They're worth more there.
3. Skipping the strides. Those 20-second relaxed accelerations look like decoration. They're not. They're where you practice turnover and relaxed speed without fatigue — the exact skill that keeps lap four from becoming a survival shuffle. Two minutes of total work. Never skip them.
4. No baseline. Runners who skip the week 1 time trial pick goal times from imagination. Then every workout is either demoralizing or dishonest. The baseline mile is uncomfortable and unglamorous, and it's the most important run of the six weeks.
5. Testing the mile constantly. The opposite error: racing a time trial every week to "check progress." An all-out mile costs real recovery. Test twice — week 1 and week 6. In between, let the splits from your workouts tell you the fitness story. They will.
After week 6: what's next
Say the plan works and you cut your time. Two roads from there.
Chase the mile again: take a down week of easy running, then repeat the cycle with your new baseline and a goal 5-10 seconds faster. The second cycle usually gives up less time than the first — that's normal, not failure. Progress at fixed distances is a curve that flattens.
Or cash in the speed elsewhere: a faster mile drags your 5K and 10K paces along behind it. The same split-discipline you just built transfers to every distance — only the numbers change.
Race-day execution
The night before: pick your goal from the table. Be honest — goal pace should be a few seconds per 400 faster than your week 1 baseline splits, not a fantasy number.
Warm up properly: 10-15 minutes easy jogging, then 3-4 strides at goal pace, finishing about ten minutes before you start. A mile hurts from the gun; showing up cold means lap one is your warmup and your race is over. This is the shortest race where the warmup is genuinely half the result, and the one most runners still skip.

How long does it take to run a faster mile?
You can improve within one session by fixing your splits — most self-coached runners lose several seconds to a first lap that's way too fast. Meaningful fitness gains take longer. The interval-training research above measured its VO2max improvements over multi-week programs, which is why this plan runs six weeks, not six days.
Should I train at my goal pace or my current pace?
Reps at goal pace, everything else off current fitness. Goal-pace 200s and 400s teach your legs the rhythm you'll race. But tempo runs and easy runs should match the runner you are today. If you can't finish a goal-pace session with even splits, the goal is too aggressive — adjust and re-attack.
What's a good mile time?

Why do I always die on the third lap?
Two reasons. Physiologically, the oxygen debt from a too-fast first lap comes due around 800-1200m. Psychologically, lap three has no story — the start is gone, the finish isn't visible, and focus drifts. Fix the first 200m cap and give lap three a single job: hit the split.
Is a treadmill mile the same as a track mile?
Treat them as different events. Treadmill pacing is set by the belt, which removes the pacing skill entirely, and calibration varies between machines. Use the treadmill for repeats in bad weather if you must, but test your mile where pacing is your job.
