Here is the part nobody leads with. The research on training frequency has been asked this exact question, repeatedly, with meta-analyses covering dozens of studies. And the answer is boring in the best possible way.

The number of days barely matters. What the days carry matters a lot.

The question you are actually asking

When you ask "should I train 3, 4 or 5 days a week," you think you are asking a frequency question.

You are mostly asking a volume question wearing a frequency costume.

Volume is the total amount of hard work you do for a muscle in a week. Usually counted as working sets. Frequency is just how you spread that work across the days you have.

Once you separate those two things, the whole split debate collapses into something you can actually decide in five minutes. So let us separate them, with the actual evidence, not gym folklore.

What the strength research says about frequency

Start with the headline finding, because at first glance it seems to say more days win.

A 2018 meta-analysis by Grgic and colleagues pooled 22 studies on training frequency and strength. Effect sizes climbed with frequency: 0.74 for training once a week, 0.82 for twice, 0.93 for three times, 1.08 for four or more.

More days, more strength. Case closed?

No. Read the subgroup analysis, which is where meta-analyses hide their honesty.

When the researchers looked only at studies where total weekly volume was equated between groups, the frequency effect disappeared. No significant difference (p = 0.421). Same weekly work spread over two days or four days produced the same strength gains.

So why did higher frequencies win in the overall analysis? Because in the real world, people who train more days do more total work. Frequency was not the cause. It was the delivery truck. Volume was the cargo.

Session quality. Cramming 20 sets of lower body into one session means your last squats are junk. Splitting them across two days keeps every set heavy and sharp. This is the real argument for more days: volume distribution, not extra stimulus.

Recovery between exposures. Strength work at heavy loads taxes your joints and nervous system, not just muscle. More days can mean shorter but more frequent doses, which many lifters recover from better.

Skill practice. The Grgic analysis found frequency helped upper-body lifts and multi-joint exercises more than isolated ones. Squatting and pressing are skills. More weekly practice sessions can sharpen them, especially early on.

Count your honest days. Not your motivated-week days. The days you will still train in your worst week of the next three months. That number is your schedule.

Chaos favors fewer days. Full body 3x is nearly indestructible. Miss Monday, slide everything one day, nothing breaks. Miss two days of a 5-day split and half your body went untrained that week.

Sleep and stress are part of the program. Training on 5 hours of sleep and a brutal job is not the same stimulus as training rested. If life is heavy right now, a 3-day schedule executed fully beats a 5-day schedule executed at 60 percent.

The four ways people break a perfectly good schedule

Changing splits every six weeks. You saw a new program, the current one feels stale, you switch. Now every block resets the adaptation clock. Strength is built by progressive overload on the same movements over months. The split is the container. Stop replacing the container and start filling it.

Counting days instead of sets. "I train five days a week" sounds impressive and means nothing. A 5-day lifter doing 8 lazy sets per muscle loses to a 3-day lifter doing 14 hard ones. Track weekly sets per muscle. That is the number the dose-response data cares about, and it is the number almost nobody tracks.

Treating rest days as optional extras. On a well-built schedule, the rest days are placed where they are for a reason. Filling them with "bonus" sessions because you felt good on Wednesday is how a 4-day plan quietly becomes a 6-day plan that stops working. Going heavy every single session. The ACSM progression model has advanced lifters cycling loads for a reason.
