You did a 40-minute workout. Maybe you burned 300 calories, and that's being generous.
Then you grabbed the red bottle on the way out and drank 140 of them back in ninety seconds.
That's the quiet math of the sports drink aisle. The classic bottles were built for people losing liters of sweat over hours. They're mostly being drunk by people who did a spin class. The industry knows this, which is why the same shelf now holds a wall of zero-sugar versions, electrolyte waters, tablets and salt sticks.
Good news: some of those low calorie sports drinks are genuinely well designed. Bad news: they are not interchangeable, and the marketing will not tell you which is which. The labels will. So let's read them.
The baseline: what's actually in the classic bottle
Start with the thing being replaced.
A 20 oz bottle of regular Gatorade fruit punch contains roughly 140 calories, 34 g of sugar, 270 mg of sodium and 80 mg of potassium, based on USDA FoodData Central's branded food data for the product.
Now put that 34 g of sugar next to a health budget. The American Heart Association's added sugar limit is no more than 100 calories a day for women and 150 for men. The sugar in that one bottle carries about 136 calories. One bottle, and a woman's entire daily allowance is gone before lunch. A man's is 90% gone.
That's not a scandal. It's a mismatch. The bottle was formulated as exercise fuel, and as exercise fuel it's fine. The problem is drinking fuel when you didn't do the drive.
When sugar is the point, and when it's dead weight
Here's the part both camps get wrong. The sugar isn't evil. It's situational.
The evidence on carbohydrate during exercise is unusually clear. Jeukendrup's review of carbohydrate intake during exercise puts it bluntly: for exercise lasting roughly 30 minutes to an hour, "it is not necessary to ingest large amounts of carbohydrate" — a carbohydrate mouth rinse can produce the same performance benefit. You don't even have to swallow it. The benefit at that duration runs through your brain, not your muscles.
The recommendations only climb with duration: up to about 60 g of carbs per hour for prolonged efforts of 2-3 hours, and up to about 90 g per hour from mixed carb sources for ultra-endurance events.
The ACSM position stand on exercise and fluid replacement says the same thing from the hydration side: beverages with electrolytes and carbohydrates "can provide benefits over water alone under certain circumstances," and because sweat rates and sweat sodium vary so much between people, fluid plans should be customized, not copied.
Translate that out of journal-speak:
- Under an hour of exercise: you need neither the sugar nor, usually, the electrolytes. Water wins.
- 60-90 minutes, sweaty: electrolytes start earning their place. Sugar still optional.
- 2+ hours: now the classic full-sugar formula is doing its actual job. This is the one situation where "low calorie" is the wrong buy.
Which means for most gym sessions, runs and hot commutes, a low calorie sports drink is the correct tool. So the real question becomes: which one?
Seven drinks, one table, no marketing
Everything below comes from USDA FoodData Central branded records or the manufacturer's own published label, fetched and checked. Ready-to-drink products are normalized to 12 oz (355 ml) so you're comparing like with like. Tablets and sticks are per serving, since you control the water.

Numbers for ready-to-drink products are computed from per-100 ml USDA data, so treat them as "about," not gospel. Flavors vary by a few milligrams. The shape of the comparison doesn't.
Three things jump off that table once the marketing is stripped away.
First: Gatorade Zero is full Gatorade minus the fuel. Same ~160 mg sodium, same ~50 mg potassium per 12 oz, roughly zero calories instead of 85. If you like the classic and your sessions are under two hours, this is the straight swap. Powerade Zero and Propel sit in the same neighborhood, a touch lower on both electrolytes.
Second: BodyArmor Lyte is built backwards for sweat. It has around eight times the potassium of Gatorade Zero — and about one sixth of the sodium. Sweat is a sodium problem, not a potassium problem; potassium is the mineral your food already covers with potatoes, beans and yogurt. BodyArmor Lyte is a pleasant low calorie drink. As a sweat-replacement tool, it has the priorities inverted.
Third: LMNT isn't a sports drink, it's a sodium delivery system. One stick carries 1,000 mg of sodium — about six 12 oz Gatorade Zeros' worth. For a salty sweater doing two hot hours, or someone in the first week of a strict keto diet, that dose is the point. For someone drinking it at a desk "for wellness," that's two-thirds of the AHA's ideal daily sodium limit of 1,500 mg poured into one glass, on top of a food supply that already over-delivers salt. Dose for the job, not for the branding.

The sweetener question, answered without hysteria
Every zero-sugar option on that table gets there with non-nutritive sweeteners. Gatorade Zero, Powerade Zero and Propel use sucralose and acesulfame potassium. Nuun and LMNT use stevia.
That's a taste and preference call, not a health emergency. If sucralose gives you an aftertaste you hate, you won't drink the bottle, and a hydration drink you don't drink has a hydration value of zero. The stevia products exist for exactly that person. Try one of each. Keep the one you finish.
Two label traps worth ten seconds of your life
Before the protocol, two tricks the panel plays on you.
The serving-size split. Big bottles are often labeled per serving, not per bottle. The USDA record for a 28 oz Powerade Zero lists its nutrition per 12 oz serving — that bottle is 2.3 servings. On a zero-sugar drink the split is harmless. On a full-sugar one, it means the calories and sugar you think you drank are less than half of what actually went down. If you finish the bottle, multiply the panel. Everyone finishes the bottle.
The word "electrolytes" with no number attached. The front of the label gets to say "electrolytes" whether a serving carries 1,000 mg of sodium or a homeopathic sprinkle. The front is marketing; the milligrams live on the back. My working rule: if a drink positions itself as sweat replacement and delivers well under ~100 mg of sodium per 12 oz, it's a flavored water with better casting. Nothing wrong with flavored water — just don't pay sports-drink money for it, and don't count it as your sodium plan for a two-hour session in July.

Do this today: match the bottle to the session
Stop choosing a drink. Choose a situation, then let the situation pick the drink.
Desk day, normal meals. Water. Nothing on this page is for you today, and that's a compliment. If plain water bores you into not drinking it, the cheapest fix in the table is Propel or a Nuun tablet — flavor and a modest 150-300 mg of sodium for roughly 0-15 calories.
Training under 60 minutes. Water, before and during. Per the Jeukendrup data above, even performance benefits at this duration come from carbs touching your mouth, not calories going down your throat.
60-120 minutes, real sweat. This is the zero-sugar sweet spot. Gatorade Zero, Powerade Zero or a Nuun tablet in your bottle. You get the sodium that matters and skip the 20 g of sugar per 12 oz you weren't going to burn.
2+ hours, or hot-weather endurance. Full-sugar sports drink, or zero-sugar plus food. You need 30-60 g of carbs per hour from somewhere; the classic bottle is simply the liquid version of that. Salty sweater, long hot sessions, or first week of keto. High-sodium sticks like LMNT, deliberately, for that window. Not daily by default.
One honest caveat on all of this: none of it works if you don't actually know how much you're drinking. Most people guess, and guess high. The whole point of picking a 0-calorie drink over a 140-calorie one is lost if you're also drinking a mystery volume. What about "natural" alternatives?
Two get asked about constantly.
Coconut water is the BodyArmor Lyte pattern again: potassium-rich, sodium-light, with some sugar. Fine drink, wrong sweat tool.
Homemade salt water with lemon can work — oral rehydration solutions are basically engineered versions of it — but eyeballed salt doses swing wildly, and overshooting sodium is easy and unpleasant. If you're precise, fine. If you're not, a tablet with a printed label is precision for about fifty cents.
FAQ
Are low calorie sports drinks actually good for hydration? Yes. Fluid is fluid, and the sodium in Gatorade Zero or Powerade Zero is the same electrolyte as in the sugared version at nearly the same dose. Per the ACSM position stand, the carbohydrate part only adds value in longer sessions. For everyday hydration, low calorie versions do the job with none of the sugar cost.
What's the healthiest low calorie sports drink? Wrong frame — they're tools, not health foods. For most exercisers, a ~150-300 mg sodium option (Gatorade Zero, Powerade Zero, Propel, Nuun Sport) fits best. High-sodium sticks like LMNT fit heavy sweat and low-carb adaptation. The "healthiest" one is whichever matches your actual sweat and gets finished.
Is Gatorade Zero as good as regular Gatorade? For electrolytes, effectively identical: about 160 mg sodium and 50 mg potassium per 12 oz in both, per USDA branded data. For sessions over about two hours, regular Gatorade is better because the sugar is the fuel. Under that, Zero gives you everything you were actually using.
Do sports drinks help you lose weight? No drink burns fat. But swapping a daily 20 oz full-sugar bottle (~140 calories) for a zero version removes close to 1,000 calories a week without touching your food. That's a real lever — it just works through calories, not magic. Liquid sugar is the easiest cut in most diets because you don't chew it and you don't miss it.
Can I drink zero-sugar sports drinks every day? If you're sweating daily, a moderate-sodium one is reasonable. If you're sedentary, you're paying for flavored water — drink it for taste if you like, but plain water and normal food already cover you.
